Science-Backed Breathwork for Stress Relief

When hit with sudden stress, anger or anxiety, the most common advice you hear is: “Just breathe.” Sounds like a cliché, but it’s bio-science. Bringing awareness and intention to your breath is the fastest, most accessible tool to calm your nervous system and restore cognitive clarity.

Three simple, science-backed techniques to try:

  • Box Breathing (4-4-4-4): Inhale for 4 seconds, hold for 4, exhale for 4 and hold empty for 4. Repeat for 4 cycles. Best for sudden panic or pre-meeting jitters.
  • 4-7-8 Technique: Inhale through your nose for 4 seconds, hold for 7 and exhale completely through your mouth with a ‘whoosh’ sound for 8. Best for severe anxiety or bedtime.
  • Diaphragmatic (Belly) Breathing: Place one hand on your chest and the other on your abdomen. Inhale slowly through your nose, expanding your belly while keeping your chest still, then exhale slowly. Best for lowering baseline daily stress.

The Biology: Why it Works

Short, shallow breathing triggers your sympathetic nervous system your body’s fight-or-flight mode. Deliberately slowing your breath stimulates the vagus nerve, which activates the parasympathetic system [rest and digest]. This rapid signal drops your heart rate, lowers blood pressure and reduces cortisol within minutes

Why Nasal Breathing Matters

Always prioritise breathing in and out through your nose when practising:

  • Nitric Oxide Release: Your nasal passages produce nitric oxide, a compound that widens blood vessels and improves oxygen circulation to your brain.
  • Filtration & Temperature: Your nose acts as a natural air filter and humidifier, warming the air to protect your lungs and optimise oxygen absorption.

If you’re already tensing up and forgetting the counts and steps above, don’t overthink it. Just go back to the basics: breathe in and breathe out.
